That distinction matters enormously for shift workers. If you’re chasing a sedative effect, more seems better — so you escalate from 3mg to 5mg to 10mg. But if you’re trying to move a clock, the dose that works is the dose closest to what your body would naturally produce, and the timing does most of the heavy lifting.

When Melatonin Isn’t the Answer
If you’re a first responder who sleeps eight hours and still wakes up exhausted, no dose of melatonin will fix that. Loud snoring, witnessed apneas, morning headaches, or a rising neck size in a firefighter or officer point toward obstructive sleep apnea — badly underdiagnosed in public safety, and a condition that drives fatigue, hypertension, and low testosterone all at once. A home sleep study is cheap and easy to arrange now. Similarly, if your fatigue comes with weight change, hair thinning, or mood shifts, a full thyroid and hormone panel is a better use of your money than another bottle of gummies.

Ten milligrams isn’t a stronger version of the right approach — it’s the wrong approach at ten times the volume. Start low, time it deliberately, and treat darkness and light as the real levers. Your circadian system was never designed for a rotating shift schedule, but it can be steered.
